Warm-up (5–10 minutes)
Start with FLOW at a gentle pace. Long, controlled strokes. Let your shoulders and core wake up before you add speed.
Technique builder
Switch to FIT at a steady pace. Focus on form — full extension, controlled return, even breathing. This is where good habits get built.
Endurance session (20–30 minutes)
Alternate FLOW and FIT at a training pace. Rotate between arm-focused Grip strokes and full-body Kinetic strokes to keep your heart rate up without burning out your form.
Sprint finisher
Finish with FLEX at sprint pace. Short, explosive bursts — 20 to 30 seconds on, full recovery between. This is the highest resistance in the system — respect it.
